How Much Fat Can You Lose in 3 Weeks with No Cardio and Very Little Exercise?

  • IMPORTANT DISCLAIMER!!! (Please Read).....I am NOT advocating this as a weight loss strategy for others. This was for my own information/research purposes only, testing the metabolic adaptations that might occur on an extreme calorie deficit (emphasis on extreme). This is not intended to be weight loss advice. Although there are some interesting takeaways from this experiment, there are many unanswered questions that require further testing.
    Although a deficit is crucial for fat loss, no matter what type of nutrition strategy you’re following, a more moderate approach is always going to be a healthier and better long term strategy. Even though there were no negative effects for me personally, please keep in mind that this was just a very short period of time (3 weeks) and I am making no claim as to what would happen over a longer period of time. This was part of the conversation in the original video, but for the sake of editing a 45 minute video down into a shorter overview, many important details like this were unfortunately omitted.
    I am also NOT ADVOCATING the use of meal shakes only, or a liquid diet, as a good nutrition strategy. Again, this was for research purposes only, for the sake of simplicity, convenience and ensuring that calories and macros were exact from day to day. Good high-quality whole foods are always going to be your best option.

    This shake is produced by Undersun Fitness, a health and wellness brand that I helped create. We formulated the shakes to provide a balance of both macro and micro nutrients.
    Now, on to the video….When most people think fat loss, or weight loss, the first thing that comes to mind is working out more, and doing more cardio, to create a calorie deficit. The purpose of this experiment was to test the opposite: to see how much fat you can lose in a short period of time with no cardio and only short 15-minute total body workouts, 3 days/week - generating most of the fat burning from a calorie deficit and not exercise.
    To do this correctly I got the help of my good friend Dr Jose Antonio at the Exercise and Sport Science Lab at Nova Southeastern University. There we did body composition testing to measure body fat percentage, total fat mass, water weight, and bone density. We also did BMR (basal metabolic rate) also known as RMR (resting metabolic rate) testing to see how many calories I burned at rest. This process was repeated several times to track progress and any metabolic adaptations, or changes to my metabolism.
    Typically when a person diets, their metabolism slows as a result of the drop in body mass. With severe restrictions there can also be a loss in lean muscle mass, also known as catabolism (or being catabolic). Not only are you losing hard earned muscle, but lean muscle has a significant contribution to your metabolism. In other words, losing muscle makes it harder to lose fat. This metabolic adaptation can even potentially cause a rebound after a diet, resulting in even more weight being put back on.
    The nutrition plan or "diet" that I followed was what's called a VLCAL diet or "Very Low Calorie" diet, which typically is 1,100 calories or less a day. This is only 1/3 of my maintenance calories (3,300) so the big question was how much of the weight loss would come from fat versus muscle, and what kind of changes would I see in my metabolism.
    So, how much fat can you lose in a short period of time, without much exercise, and without adverse consequences?

    Hi James, I just started. 4 weeks in. I’m in obese range. I’m doing very little exercise. 5 minute stretching 3x per week. Working my way up by walking. I’ve cut out daily alcohol…4 drinks. And avoiding processed foods/moderate amount of food between 10-6. About 95 percent consistent on this diet change. Not tracking. I’m down 16 pounds in 30 days. I’m now moving to more activity. FYI…my belly measurement has not changed more than a half an inch. For me, I am focused on changing my habits and creating new habits. My goal for April is losing 10 pounds.

    I found this interesting! So I decided to try it to see how a woman would fair doing it. I started Feb. 11 and finished Mar. 9. First few days was rough, not eating any food. But the first thing I noticed was I didn’t get a single headache. So continued. I couldn’t do more than 4 shakes a day though. So my caloric deficit was more than 30%. But the shakes were filling! In my greater than 3 weeks I noticed: sustained energy, less bloating, and doing the bands 3-4 times a week I did notice slimming down some. I only came down 11lbs but it was a great jump start. I did feel great. And it taught me portion control and that only 15 min resistance bands is not only doable but helps make a difference! So I stepped down to at least 1 shake a day to replace a meal and will continue to do the bands. I have long way to go weight wise but over time will get there. I’ve done it before. Thank you James for making these shakes! I think they’re the best I’ve ever tried. I just request other flavors also 😄. I always stay tuned to new workouts from you and Annik. Thank you both for all you do!

    Excellent video. I've been exercising consistently for about 2 years now. I've made a lot of progress but I still have some belly fat that I'm trying to get rid of. So any kind of diet stuff is very interesting to me. It's easy to say eat in a caloric deficit, but the diet part just seems to be the toughest in figuring out how to do that. Thanks for sharing!

      100%. Weight loss in theory is much simpler than many experts make it out to be. It's just a matter of energy balance - total expenditure (TDEE) versus intake. Where it gets hard is actual application like you said. I'm working on a program now to address this - trying to simplify the process, and make it easier to follow.

      Travis what I have learned over many, many years in trying to get fully defined six pack abs. Genetics. The fact is, we all lose body fat differently. In my case, it comes off my face, then arms, then legs, then abs and finally lower back. What that means to me is, my face will be sunken in to such an extent to negatively impact my looks. I am currently leaning out using a keto diet and have lost 8lbs in only 10 days. I can get maybe 2 or 4 pack and my obliques looks great. That's as good as it gets for me unless I want to look emaciated. Just understand that some people lose fat in their abs much quicker than others. It all depends on genetics.

      Hey Chuck. So most of the electronic style body fat testing is usually going to be pretty inaccurate. The high-end Inbody machine like the one there at Nova is a different story but that's also probably a $20,000 machine. The best advice I can give is that the actual bodyfat percentage doesn't need to be accurate as long as it's consistent, for the sake of monitoring progress. With any kind of electrical impedance testing water is going to be your big variable. Try to do your testing at the same time everyday, and try to keep water intake consistent otherwise your results can fluctuate dramatically

    I did a 21 day water only diet. I went from 108 kg to 92 kg. Walked an easy 3 km a day. I only recommend to do it above 30% body fat. 👍👍 16/21 = 0.76 kg average a day.

      That’s impressive!
      I did a 10-day water only fast once just to see what effects it had on appetite. First 3 days I felt very hungry and tired. Interestingly enough after that it got easier and easier and my energy levels improved. By day 10 I felt like I could have gone on but I didn’t want to risk any kind of adverse metabolic effects

      It's definitely an extreme example (of a deficit) but that was intentional because I wanted to see what the detrimental effects would be. I don't know what would have happened beyond 3 weeks...but hey, that's another experiment!

    Do you think being on TRT enhanced your ability to lose weight this quickly? Versus someone that may be “natural”?     One question about this diet, How was the bloating and gas? Was the flatulence horrendous? I would love to attempt this but I can’t risk the gas around colleagues, the bloating I can deal with.

    So I am curious, would you not say that given your musculature, that this played a part in the efficiency your body's ability to burn fat?
    So for someone that actually has a higher body fat profile this would result in less fat loss in comparison with you.

    James really appreciate you sharing this with everyone. Q. How many scoops per shake are required. Apologies I'm not well versed in correct amounts etc. Can we use any protein powders for the shakes?

      So your average protein powder is mostly just protein with very little fats and/or carbohydrates. If someone were to do a diet similar to what I did they would want to use a “meal replacement” style shake as opposed to a basic protein shake. A meal shakes is going to have a balance of all macronutrients (protein/carbs/fats), ideally a good amount of fiber as well as micronutrients (vitamins/minerals). You could theoretically get enough calories in a day with just protein but you would end up with a lot of deficiencies.

    It's amazing how large the range was in body fat estimates from the different sources at the beginning of the experiment. From James' skinfold caliper measure of 10.5% (looks too low) to the Aria scale measure of 25.5% (absurd). The Dexa scan (16%) is the gold standard, but the closest to (my) subjective eye test estimation would probably be the InBody Analysis of 13.6%.

      Most scales that measure body composition have a setting called Athlete Mode (or something like that) and it will use a different calculation if that mode is set. On my Withings scale it says that I should use Athlete mode if I train for more than 8 hours a week and my resting heart rate is below 60bpm. That drops my 23% body fat to around 12% when I use that mode.

      @Bernie Gannon I think I fall somewhere in the middle to be fair. With any metrics I use them as a guide and look to improve. While the measurement may not be accurate I have seen the % fall as I dropped weight and did my best to retain muscle while targeting body fat. We all have to find the things that motivate us on our journey and the scales are just one part of that :)

    One question did you drink any water or take daily vitamins? And if 1k calories is to little can I add another shake I'm about 240 and sant to get down to 200 I was 260 but got my weight down to 240 so if u could help me out thank you for the information 🙏🏽

    Great video James - very interesting watch. I feel like this is likely because you have a lot of muscle, you were still resistance training, consuming protein, and the fact that it has only been 3 weeks. If it was longer, I am certain you'll lose lean mass.
    Stating the obvious, but it was also an N=1 experiment, so genetics, training age, current use or previous use of PEDS/testosterone - all of this has to be taken into account.

      Hi Adam. I would agree with that. I think the big question is not necessarily "how long until you lose muscle" because to your point LBM and fat mass are major factors. I think BF% is probably one of the bigger cues. If you've got more bodyfat, less chance of losing muscle. If you're really lean then there's a much higher chance. I do believe that the faster you try and drop fat there's also a greater chance of losing more muscle.

      If you can create an energy balance deficit, either through food intake, exercise expenditure or ideally a combination of both, the weight will come off. Anyone who says that caloric deficits don't work for them, it's only because they thought they were in a deficit but they really weren't. Most people inadvertently underestimate their intake and overestimate their activity.

    I've just recently heard of a few people trying these more extreme cuts for shorter amounts of time. I like the idea and I tried it for a few weeks. Found I had a big drop in the beginning, then it became more sustained, then I stopped to give my body a rest. I can only do it for so long.

    I’m currently paralleling this with some major differences. I’m on semaglutide, which has radically cut my food intake. I’m simply ..not hungry. The weight has been melting off. The one caveat with the whole situation however is that I’m on what most would consider a high dose of HRT, running around 1500ng/dl total. In my experience so far without the anti-catabolic protection essentially being provided by the testosterone I would not recommend this. With the two combined though the results have been amazing. I’m doing a 3 day pretty intense lifting plan with 1-2 days off. No additional cardio, but I do have an outdoor field job and I move around all day. And btw, super awesome content my man. I don’t see anyone else presenting information like this. Very well done sir!

      You’re 100% right. Without the hormonal support it can be difficult to maintain lean muscle while in a deficit. Hard training and high protein can help but if you’re really dieting hard you’re doing to lose some muscle - the question then becomes is it actual lean muscle (ie: loss of muscle proteins/catabolism) or is it just loss of lean body mass, lost in water weight, as a byproduct of maybe carbs being really low in the deficit

    I did a similar weight loss method on OMAD. But i didn't do any exercise at all. Loss 110lbs overall in about 4 months. But the loss in muscle mass was massive. Trying to rebuild now

      Wow, that's almost 7 pounds per week. That's very aggressive. 1-2 pounds a week is generally considered the safe range. What I did was 3+ which I was able to get away with very short term but it is honestly very extreme and not the best longterm strategy. Generally speaking, slow and steady wins the race. The slower you lose the weight the less chance of adverse effects to your metabolism. It's also important to keep that protein high to help preserve lean muscle mass, which is going to help protect our BMR, and help with longterm fat loss.

      That's a great question. In my personal experience this is the step where things can go sideways. It starts with estimations in BF% which is used to calculate estimated LBM which is then used to help estimate BMR - all so we can figure out our estimated starting point with our maintenance level of calories. I've been scratching my head over a good solution for the average person, and over this past year I've come up with something that is very effective. I'm in the process of putting it together now and should be available on a new site (JamesGrage.com) in the next 60 days

    As James is on TRT, the reduction in calories won't affect his test. But for a natural, with the lower calories/fat the production of test probably takes a hit? Therefore, keeping muscle in this extreme period is less likely?

      Hey Kevin. I usually don't say anything negative about nutrition strategies as long as the person following it enjoys it, finds it sustainable AND there's no long term health consequences. With the carnivore diet there are a few things that I think a person should consider and let their own better judgement be their guide. First things first. Our ancient ancestors didn't just eat meat and fish. I heard the same hogwash with the paleo diet. Our ancient ancestors ate whatever they could get their hands on. It didn't matter what it was. There was no discussion between cavemen on what the ideal diet looked like. Now of course, during long winters, they weren't taking in any plant-based food but come spring and summer, if they could find it, they would eat it. Now having said that, the biggest concern I would have for this diet is the lack of naturally roughage or dietary fiber. The long term effects of a meat only diet on gut health are going to be problematic to say the least. The second thing I would say is that I personally don't care for ultra-low-carb diets - but that's a whole video in itself.

    First batch of meal shakes arrived yesterday and giving this a crack. I’ve lost most of the COVID weight via exercise and avoiding sweets and booze. I generally need to be draconian to close the remainder of the gap to abs. Starting at 15% BF. Excited to see what 21 days will do!

      Excellent excellent question! If we were to take that rough formula, yes the numbers pan out very close. Maintenance calories of 3,200kcal minus Intake of 1,200 = deficit of 2,000 kcal/day x 21 days = 42,000 deficit divided by 3,500 = 12.
      Now, I'm not saying that rough formula is always going to work, as there are too many variables to accurately account for - but it can potentially give us a very rough estimate

    I'm doing this, but with protein shakes....I can tell you the hardest part is sitting down with my wife and kids for dinner. I was more curious about my strength loss in gym, which I can feel a slight difference but think its still in the adjustment period. I'm on day 9

      You’re probably going to feel the decline in energy (strength) pretty quickly if you’re only doing protein shakes. Your average protein shake only has a few grams of carbs, very little if any fiber, low fats and typically no vitamin/mineral blend. With that being said, you’re going to deplete your glycogen stores quickly (probably after first 3 days) so that’s where you’re going to feel that drop in strength. You’re also going to drop probably 6+ pounds of water in that time due to the drop in glycogen stores (glycogen holds 3x’s it’s weight in water). Glucose is the primary source of fuel when doing high intensity exercise, which is what resistance training is. You’re using ATP for only the first few reps and then you’re body starts shifting toward being glycolytic. With low glycogen stores it’s going to impact your strength if you’re doing any kind of volume greater than 4-5 reps in your sets

      @James Grage my first shake of the day is a scoop of "greens" with cup of frozen strawberries and banana to help with all that. The rest of the shakes are just the whey protein powder and water. Still take some vitamins and supplements for workout. I feel pretty good overall, just that dinner man! It's not as fun for the guy sitting there, not eating.

      If you're doing it this way check out LYLE MCDONALD RAPID FAT LOSS DIET, although he doesn't advocate switching from whole foods to only shakes people do!
      Doing it in this way you'd want to looks at adding omega 3's and vitamins. I'm no expert though 👍🏽
