I have have very similar physique to yours for 15 years now. You are absolutely right when you say the emphasis should be ‘compound exercise and free weights’. All these machines and isolated exercises are low impact and time consuming. You can pack so much into short session with compound exercises, and the free weights require you to be control and strengthen ligaments and tendons. For me the goal was never aesthetic. I am a tall guy, and just wanted to avoid stoop like my father. Daily activities etc are all easier and I hardly ever forgive , because through compound exercises I have conditioned body to carry more weight than body weight.
yeah working your muscles and balances them out evenly can go a long way to improving your posture, also building strength will make everyday tasks feel easier... as I've gotten older i care less about aesthetics and more about my health,
