For me weights are all year long (more intense over winter) Cardio. Movement. Flexability in spring-summer. The game is just much easier the less gassed I am.
Never been so motivated in my life to go rowing! If I were to add in a rowing session once a week in the off season, what would a good heart rate be to try and stick to? (I do have a garmin watch that measures it)

Still zone 2. You should be able to talk fairly comfortably whilst doing it

Depends, but usually a week is enough. You should be training with appropriate volume either way
