Sir I work as guard in Indian railways and have observed that many guards get low back pain due to heavy jerks felt in train. What measures should we take to save our spine. Pls suggest measures and exercises for this

MRI report of my - 1)Central & Bilateral paracentral disc proturtion at l4-l5 level causing thecal compression and bilateral foraminal encroachment.
2) central and paracentral disc proturtion is noted at l5-S1 level causing compression of anterior epidural fat.
Which exercises I can do please tell me sir🙏🥺
