One thing is you dont want to over compress into the catch, you want your knee to roughly be at a 90 degree angle and you dont want to stop your butt and then keep moving your arms forward. You can think about trying to hang off the handle when you push and doing pick drills might help.
What I also do (but I am not experienced at rowing) when starting the drive is I engage my back muscles to feel the yank of the cable at the exact moment I start pushing with my legs. Kinda helps if you know how to do dead lifts correctly, while engaging your lats and why not, your rotator cuffs. (Edit more info) It also helps to think of your upper body as a stiff plank of material attached to the cable on the initial pull of the drive...your job is to pull the lever by the force of your legs and not lose any momentum through any flexing of the upper body on the 1st third of the drive. Hope it helps and I am not completely mistaken but to me it makes perfect sense.

you should practice it in steady state first - even if you fail to keep your form during interval training, getting used to the form is always helpful i find myself thinking about hanging through the lats to get better rowing posture but im a newbie so im not sure if it'll help

Rowing is an unnatural movement, so it takes focus to maintain the form. Cycling is way easier if you want to listen to podcasts.
