    Hi Theo, I’m a triathlete (age 16) and I have a few tips for you:
    -in transition you can band your shoes to your bike and this saves about 10 seconds
    -put talkum powder inside your bike shoes, this will remove any water from your shoes and your bike will feel nicer
    -also put petroleum jelly (vaseline) around the back and top of your shoes so you can slide into them easier and your feet don’t rub
    -lastly, start unzipping the back of your wetsuit on the run out of the swim as this will make it faster to take off in transition

      This 👆 maybe even leave the socks off for Olympic distance.
      But i would also add: put on your helmet properly before touching the bike! That's a penalty right there

    Great watch Theo and you asked for some tips at the end so I watched a couple times back, I managed 6:10 in a half earlier this year and I know you probably got a coach already to give you the main session butI did spot a few things that could help
    The swim was really strong so you and not far off a middle distance length anyway, so just keep doing what you're doing, it's not the nicest but spitting in your goggle and rubbing it in a bit before you put them on should stop them from steaming up 😂
    For the transition and bike, I'm guessing about 4 minutes for each transition based on your finish time but the transitions didn't seem super fast, you probably shouldn't need to eat before you're on the bike, try having a gel before the swim which should carry you in and then get some calories in on the bike after the first 10 minute.
    You've already got a decent bike but if you want every advantage a time trial bike might be a good idea depending on the course, or at least some clip on aero bars, your bike split is good so they might not make you faster but should mean you are more aero and putting out less power for the same speed which should help on the run.
    You also mention getting legs cramps a but, I know you had electrolytes but might be worth doing a sweat test to see how much liquid you need an hour as well as how salty your sweat is because you could still not be getting enough electrolytes in, especially when it was a hot day as well
    For the run I'd say there no easy wins, you got fast shoes and carried all your nutrition which is an easy way to save time not stopping at aid stations, I would say just to do more runs off the bike in training, if you're doing 3 runs a week try and build up to 2 of them being off the bike and making one of those running sessions intervals at above your target race pace
    Paced on your time for this I think sub 6 should be pretty achievable and maybe even closer to 5:30, you've already got a decent pace on the bike and that is half the race, it's just making sure you set yourself up for the run after
    Anyway good luck, I've got an Iron Man in 4 weeks but next year sub 6 will definitely be a goal for me as well so I'll be cheering along 🙌🏻

    Remember to practice your transition times, you don’t want to miss out on sub6 by a couple minute’s because you were too long getting ready

    Just take your training serious, be consistent and sub 6 is def possible! I just did my first ironman70.3. Trained consistently with a trainer and did 5h17min. Best decision was getting a coach. Grtz from Belgian triathlete

    Hi Theo, can you show us your diet for this (before, during and after) along with timings? I'm getting into endurance exercises myself but always struggle finding what to eat and when. Love the vid, best of luck with the hip!

    Awesome effort mate! That’s a great course there, super fun! Can’t wait to see you’re progression for the sub 6!
    Just some friendly advice, get some elastic laces in those shoes!! Easily 30s-1min there 😂 it would be worth investing in a set of clip on aero bars also, they sound daunting and a bit scary to try but after a couple of rides you’ll get used to them and that alone could easily save you 10/15 mins, maybe more with a good bike fit!
    Well done though mate, 2hr45 is a great time!

    Time to get a TT bike I think. if you changed your handlebars to round ones you can get a some aero bar extensions if you didn’t want to spend thousands on a new bike. Also if you haven’t already I’d recommend a bike fit. Especially if you get aero bars or a tt bike.
    But get a bike fit before you by a new bike so you don’t end up spending money unnecessarily

    I also raced that day! I did the olympic too! Like you said in your video, I was captivated by your triathlon videos and it got me into it. I'm still obese and I was one of the last to cross the line that day but I'm doing it. IM70.3 Swansea next year for me is the next target. Thank you Theo. Even though I see we started the swim next to eachother, I had no idea you were there! Hope the hip rehab is smooth :)

    Hey Theo, I'm U23 Pro GB Triathlete (Standard/Olympic Distance) - I've raced on the WTCS stage, with my highest placing being 5th.
    I can see some people giving some advice , but here is my starter Holy Grail that I give to my friends who are starting looking to improve their triathlon times!
    Do's:
    > Aero Bars (These take some time getting used to, but we save you 10's of minutes in a 70.3)
    > Bike Fit (Maximise those Watts)
    > Talcum powder (Put these in your bike shoes & running shoes. No need for socks)
    > Get a coach (You'll see a heck of a lot of improvement in the first month) - I have some suggestions if anyone is looking for one who deals with a wide range of clients - Well Priced too!
    > Rip off your Swimming Cap/Goggles/Wet suit (Down to your waist) before T1 - Practise taking off your wetsuit as well
    > Electrolyte powder in your bottles (This will help with your cramping)
    > Shave your legs & arms (You'll look like a baby, but over this type of distance you'll easily save 1-2 minutes)
    Don't:
    > Don't rubber band your shoes to the bike (This saves 6-8s which isn't that a big deal for the amount of practise)
    > Don't overtrain (Injury will completely kill off all the previous training when you're off for more than two weeks)

    A triathlon specific bike will help you loads Theo. I race time trials up in the north east and the difference compared from a road bike to a TT bike is huge.

    I did dorney olympic earlier this year, oh the memories of the cows😅. Great course, very flat and picturesque but the headwind was mega! Killed it, love the tri vids!

    1. Possibly get a pair of triathlon cycling shoes, they will help you have a faster transition, they have better air-vents and holes to allow water and air to go in and out.
    2. elastic lasses on your running shoes allow for a better and faster transition
    3. if you put talc powder in both your shoes you wont have to wear socks
    4. do brick sessions -- where you do a bike session at race pace then immediately a run off the bike at race pace, this will simulate what it feels like on race day.

    I did an Olympic distance at Dorney in June and just did my first 70.3 a couple of weeks ago. 5:29:44 for the 70.3 but no swim due to bad weather. Next one in June 2024 and I'm going sub 6 again, but with a swim this time ahha

    Theo do Ironman 70.3 Duisburg swim is in a boating lake bike is flat and very fast and run is very fast around a football stadium you finish inside it , I did it last year and pb by 15 minutes 4:24 👍🏻

    You should look into getting a thriatlon bike/time trial bike.
    They are a bit more uncomfortable but much faster once you get used to them.

    Seriously great job Theo, I did my first super sprint distance triathlon back in February and crashed on the bike, I am going to get redemption next year. Lets goooo! btw your electrolyte consumption each hour should be 220mg sodium, 63mg potassium, 16mg calcium, 8mg magnesium. Also how have you recovered so quickly after your hip injury from the charity match? you must be built different.

    Hi theo. I've a question please. So, I've a olympic distance triathlon June 1st. So, 3 weeks.
    The issue is, my 1500m in the pool is constantly around 48- 50 mins. The cutoff is 55 mins on the day.
    I'm doing the distance constantly under the time limit, while taking loads of breaks (to catch my breath) I'm not swim fit.
    I'm still worried about the open water swim (it's a river) even tho I'm getting under the cutoff time by 5 mins in thr pool and taking an many breaks.
    A part of me is confident, the other is telling me I won't make the cutoff. The first side of me is I'm telling myself I'll go a bit faster on the day of fear of not making the cutoff time, due to adrenaline
    Any advice?? Getting nervous for it now! Thanks for any help/advice you could give.

    A bike fit will save u 15 min from where u are, I would stay on the road bike for now until you do your next one. A long amount of time on tt bars and in that position is no joke and takes a long time to get use too also different muscles and blah blah… great run though btw 🚀
