Flat pedals offer the advantage of repositioning your feet on longer rides, should you begin to feel muscles aches or discomfort which can happen no matter how experienced a rider. A decent flat pedal will distribute the pressure of your foot better due to their shape and design, so you shouldn't have any trouble on long rides.
Clipless do provide an efficiency advantage when sprinting and a couple of other specific circumstances, but it's been shown they don't outperform good flat pedals the majority of the time.

Flat pedals come with numerous advantages. Normal shoes (and consequently, normal walking and fewer bits to buy), the ability to have your foot in whatever position you want - and to change the position on longer rides. The idea that you get a huge benefit in terms of power seems to have been pretty much debunked - you get a small improvement if you work hard to learn the technique.
Basically, unless you are racing, stick to flat pedals.

Exactly. This is one of the many useless videos where they just gathered information from other sources without really checking them or even better validating them themselves.

ruclips.net/video/aVLfqjcTbnU/видео.html these people did some calculations for pedals last year. No clear advantage for clipless.
