They say that you need to run slow to run fast, which means that you need a goo aerobic base so that your body can handle long endurance activities. But speed is crucial, because if all you do is run slow, you will, unsurprisingly, not end up fast on race day. Since 2.4 is quite a short distance (not like 10k or marathon) i think intervals are more important. Especially if everyone is busy with life and have no time to run super big mileage. So u get more out of doing intervals
From what I hear, 6x400m is an effective way to boost your ippt runs. But personally, it's not so effective because I don't have much explosive energy. I mainly run long distances, so for runners like me, try running double the distance for 2.4km, but reduce the time each run.
Do not start fast. If you are a 14 minute 2.4km runner you will burn to much energy and you will be finishing so slow that the fast start will count for nothing. Definently just need to go at the slowest pace that allows you to pass your time goal and you can go all out with 400m to go. Or something like that.

If you have to choose one, just do the intervals. Usually nsmen below age 35 are time strapped, i understand....been there done that.
What kind of warm up did you do before attempting this, 7:42 is blazingly fast
Oh i just ran 5 laps easy and some drills. Couldve done more but my videographer waiting for me
