practicing "rudimentry" fills with metronome really helped me with this sort of issue! what i mean by that is, practicing rudiments with different orchestrations and displacements... and swapping then between limbs! very nice. i,e: [paradiddle] the doubles with feet, singles with hands or vice-versa. but there is also the physiology of doing a feel. If you are breathing and relaxed and in the moment, also helps. if you feel anxious the fill will ofc sound anxious and 'rushed'.
That's some good advice. I sometimes use an app called livebpm which detects the tempo of a tune using the the microphone. It can be a little temperamental with complex music though. I think of rushing and dragging as problems related to tempo but not tempo itself. You can rush a fill for example. But tempo fluctuations are natural in my opinion. It's part of the communication within a band. You don't breath or walk or talk in perfect tempo so music is no different. Obviously you don't want drastic unintentional shifts in tempo but some movement is perfectly fine. We're humans not machines.
Live BPM is a good app to check your live recordings with. I'll check in with the app on a gig by placing the phone behind me and taking a quick glance if I think the time is getting a little wonky during a tune.
Rushing fills is my problem.

How to play 5/4 swing pls
Play 4/4 and then add a quarter note
You can also throw some of your waltz groove ideas in followed by a bar of two and vice versa
5:3 polyrhythm on ride cymbal sounds great, swings, and is very easy to play with one hand up to medium-fast tempos at least for me.
Use the hi hat as your metronome and don't overplay with bass drum fills, which will often speed up the tempo.
