The second workout is actually really easy on the first day of track they had us do sprints for 200m with those and we never used them again cause it was to easy
It's used to help with your strides
"sprints for 200m" told me all I needed to know
Anyone who can sprint 200m, 400m and 800m is usually a good runner
It's not meant to be hard though. It's stride training.
Hardest part is setting up the cones.

Put a 25lb flak vest on then do your sprint workout. Practice getting out of the blocks with that vest too. You will get faster. Btw, if you are not fast you will never be fast. You either are fast or you aren't.
You can also do pull workouts. Again with flak vest on. I ran 9.6 in the hundred, but my 40 time was just above 4.1. I never got beaten out of the blocks.
