3 Position Snatch
Points of Performance:
- Feet hip-width apart
- Arms locked out wide (bar should be at hip crease when standing)
- Hook grip on the bar
- Lumbar curve maintained
- Shoulders remain over the bar
- Position 1: Lift the bar to just below the knees, pause for one second
- Position 2: Raise bar to just above the knees, pause one second
- Position 3: Raise bar to mid thigh, pause one second
- Extend hips and legs rapidly
- Heels down until hips and legs extend
- Shoulders shrug, followed by a pull under with the arms
- Bar is received in a partial or full overhead squat, depending on load
- Complete at full hip and knee extension with the bar directly overhead

1st set is using a flat bench against the wall. Ensure the shoulder blades and upper mid back are on the bench for support. Bigger and more slow twitch/powerful athletes will typically benefit from a higher damper setting than the smaller more fast/twitch sprinter type athletes. It’s not about how big your damper setting is, but it’s how you use it 😉
